About this exercise

A rowing drill performed with a lightweight stick using an overhand (pronated) grip in a bent-over position, training proper scapular retraction, upper-back mechanics, and row technique without heavy load. It is useful for learning the correct rowing pattern before progressing to weighted variations.

How to Perform

  • Stand with feet hip-width apart, holding a stick in front of you with an overhand (pronated) grip
  • Hinge forward at the hips until your torso is roughly parallel to the floor, maintaining a flat back
  • Let your arms hang straight down with the stick hanging below your chest
  • Pull the stick toward your lower ribs by driving your elbows back and up
  • Squeeze your shoulder blades together at the top
  • Lower the stick back to the starting position in a controlled manner
