How to Perform

  • Set up a flat bench directly behind you in the Smith machine and position the bar across your upper traps
  • Stand with feet shoulder-width apart, toes angled slightly outward, and the bench at the appropriate height behind you
  • Unrack the bar and brace your core
  • Descend by pushing your hips back and bending your knees until your glutes lightly touch the bench
  • Do not relax onto the bench — maintain tension throughout the pause
  • Drive through your heels and extend your hips and knees to return to standing
  • Re-rack the bar after completing all reps
