About this exercise

A plate-loaded seated row machine exercise performed with a pronated (overhand) grip, emphasizing the middle and upper back. The overhand grip shifts more recruitment toward the upper traps and rear delts compared to a supinated grip, making it effective for building overall back thickness.

How to Perform

  • Load the desired weight plates onto the seated row machine and adjust the chest pad to a comfortable height
  • Sit on the machine and grasp the handles with an overhand (pronated) grip, shoulder-width apart
  • Brace your core and sit tall with a slight natural arch in your lower back
  • Retract your shoulder blades and pull the handles toward your lower chest or abdomen
  • Squeeze your back muscles at the peak contraction and hold briefly
  • Slowly extend your arms back to the starting position under control, allowing a full stretch of the lats
  • Keep your chest in contact with the pad and avoid rounding your upper back throughout
