About this exercise

The human flag is an elite calisthenics skill in which the body is held perfectly horizontal off a vertical pole, defying gravity through extreme lateral pressing and pulling strength. It demands exceptional oblique, shoulder, and lat strength to maintain a rigid position parallel to the ground.

How to Perform

  • Grip a vertical pole with both hands — the upper hand in an overhand grip, the lower hand in an underhand grip
  • Space your hands approximately shoulder-width apart vertically on the pole
  • Jump or push your body up and out, extending horizontally away from the pole
  • Push down forcefully with the lower arm and pull with the upper arm to stay level
  • Keep your entire body rigid — squeeze your core, obliques, glutes, and legs together
  • Hold the position for the target duration, breathing steadily
  • Lower your feet back to the ground in a controlled manner

About the Flag

The Flag is a foundational movement that builds strength and muscle through controlled, progressive overload. Train it 1 to 2 times per week with 3 to 5 working sets per session, gradually adding weight or reps as form holds up.
