Step by step instructions, muscle activation and variants for the Dynamic Bird Dog.

EasyCoreLower back

About this exercise

A dynamic version of the classic bird-dog exercise where opposite arm and leg extensions are performed in a flowing, continuous motion rather than held statically. This builds core stability, spinal control, and hip extensor strength while also demanding shoulder stability. It is widely used for lower-back rehabilitation and functional strength training.

How to Perform

  • Start on all fours with your hands directly below your shoulders and knees below your hips
  • Brace your core and keep your spine in a neutral position throughout
  • Simultaneously extend your right arm forward and your left leg backward until both are parallel to the floor
  • Pause briefly at the top, then bring your right elbow and left knee together under your torso
  • Extend them back out for the next repetition, then lower and switch sides
  • Alternate between left arm and right leg, and right arm and left leg
  • Move in a smooth, controlled rhythm without rotating the hips or arching the lower back

About the Dynamic Bird Dog

The Dynamic Bird Dog is a foundational movement that builds strength and muscle through controlled, progressive overload. Train it 1 to 2 times per week with 3 to 5 working sets per session, gradually adding weight or reps as form holds up.
