About this exercise

The dumbbell waiter biceps curl is performed by holding the dumbbell vertically, cupping one end like a waiter holding a tray. This position shifts emphasis to the long head of the biceps and increases tension at the top of the curl where standard curls tend to lose tension.

How to Perform

  • Stand tall holding one dumbbell vertically with both hands cupping the top plate, elbows close to your sides
  • Keep your upper arms stationary and curl the dumbbell upward by flexing at the elbows
  • Squeeze the biceps hard at the top of the movement
  • Lower the dumbbell slowly back to the starting position under control
  • Complete all reps before switching grip if performing single-arm variation
