Dumbbell Standing Single-Arm Spider Curl

Step by step instructions, muscle activation and variants for the Dumbbell Standing Single-Arm Spider Curl.

MediumBiceps

About this exercise

A unilateral biceps curl variation where you lean your chest against the vertical pad of an incline bench, allowing the working arm to hang freely and curl without any cheating momentum. The angled support eliminates shoulder involvement and delivers a deep stretch at the bottom of each rep.

How to Perform

  • Set an adjustable bench to a 45–60° incline and stand behind it, pressing your chest firmly against the incline pad
  • Hold a dumbbell in one hand with your arm hanging straight down, palm facing forward
  • Curl the dumbbell upward toward your shoulder, keeping your upper arm perpendicular to the floor
  • Squeeze the biceps hard at the top of the movement
  • Lower the dumbbell back to full arm extension in a slow, controlled manner
  • Complete all reps on one arm before switching to the other
