About this exercise

The dumbbell side lying internal rotation is a rotator cuff isolation exercise targeting the subscapularis and internal shoulder rotators. Lying on your side on a bench, you rotate a light dumbbell inward against gravity, making it an excellent prehabilitation and rehabilitation drill for shoulder health.

How to Perform

  • Lie on your side on a flat bench with your hips stacked and head resting on your lower arm
  • Hold a light dumbbell in your top hand with your elbow bent to 90 degrees and upper arm resting against your side
  • Let the dumbbell rotate outward so your forearm points toward the ceiling as the starting position
  • Keeping your elbow pinned to your side, rotate your shoulder internally to bring the dumbbell down toward your abdomen
  • Pause briefly at the bottom of the movement
  • Slowly return the dumbbell back to the starting position under control
  • Complete all reps on one side before switching
