About this exercise

A bicep curl variation performed lying face down on an incline bench, alternating arms with a neutral (hammer) grip. The prone position eliminates momentum and shoulder involvement, placing constant tension on the biceps and brachialis throughout the movement.

How to Perform

  • Set an adjustable bench to a 45–60 degree incline
  • Lie face down on the bench with your chest against the pad and arms hanging straight down, a dumbbell in each hand with a neutral (thumbs-up) grip
  • Keeping your upper arm stationary, curl one dumbbell up toward your shoulder
  • Squeeze the biceps at the top of the curl
  • Slowly lower the dumbbell back to the starting position
  • Immediately curl the opposite arm while lowering the first
  • Continue alternating arms for the desired number of reps
  • Keep your elbows pointing straight down throughout and avoid swinging
