The dumbbell pronated grip triceps extension is a lying triceps exercise performed on a flat bench with a pronated (overhand) grip, targeting the triceps through elbow flexion and extension. The pronated grip changes the angle of attack compared to a neutral grip, providing a unique stimulus for all three heads of the triceps.

How to Perform

  • Lie flat on a bench and hold a dumbbell in each hand with an overhand (pronated) grip, palms facing your feet
  • Press the dumbbells directly above your chest with arms fully extended
  • Keep the upper arms vertical and stationary as you slowly bend the elbows
  • Lower the dumbbells toward your forehead or just above it under full control
  • Pause briefly at the bottom without letting the elbows flare outward
  • Extend the elbows to press the dumbbells back to the starting position
  • Squeeze the triceps at the top and repeat for the desired reps
