The dumbbell one arm swing mirrors the kettlebell swing pattern using a single dumbbell held in one hand. The explosive hip hinge generates power through the posterior chain — primarily the glutes and hamstrings — while the arm and shoulder guide the dumbbell through a controlled arc.

How to Perform

  • Stand with feet slightly wider than shoulder-width, holding a dumbbell in one hand
  • Hinge at the hips and let the dumbbell swing back between your legs
  • Explosively drive your hips forward to initiate the upswing
  • Let the momentum carry the dumbbell up to about shoulder height, arm nearly straight
  • At the top, squeeze your glutes and keep your core braced
  • Allow the dumbbell to swing back down and hinge your hips to absorb the load
  • Complete all reps on one side before switching hands
