Step by step instructions, muscle activation and variants for the Dumbbell One-Arm Hammer Preacher Curl.

MediumBiceps

About this exercise

The dumbbell one-arm hammer preacher curl is a unilateral biceps exercise performed on a preacher bench using a neutral (hammer) grip. The angled pad isolates the biceps by restricting upper-arm movement, while the hammer grip also engages the brachialis and brachioradialis for fuller arm development.

How to Perform

  • Sit at a preacher bench and rest one upper arm flat against the angled pad
  • Hold a dumbbell in the working hand with a neutral grip (thumb pointing up)
  • Allow the arm to extend fully at the bottom for a complete stretch
  • Curl the dumbbell upward in a smooth arc until your forearm is nearly vertical
  • Pause briefly at the top and squeeze the biceps
  • Lower the dumbbell slowly back to the fully extended starting position
  • Complete all reps on one arm before switching sides
