About this exercise

The dumbbell lying neutral grip row on rack is a prone row variation where you lie chest-down on a bench or platform set inside a squat rack, allowing a strict bilateral row with a neutral (palms-facing) grip. Eliminating body English and cheating makes it an excellent isolation exercise for the lats and mid-back.

How to Perform

  • Set a bench to a height inside the squat rack so that your arms hang freely below the bench when you lie on it
  • Lie chest-down on the bench and grasp a dumbbell in each hand with a neutral grip (palms facing each other), arms hanging toward the floor
  • Brace your core and keep your head in a neutral position aligned with your spine
  • Drive your elbows up and back, rowing both dumbbells toward your lower chest or hips simultaneously
  • Squeeze your lats and mid-back at the top of the pull, keeping your shoulders depressed
  • Lower the dumbbells back to the hanging position in a controlled manner and repeat for the desired number of repetitions
