About this exercise

A prone incline raise where the arms extend straight out to the sides to form a T shape, targeting the rear deltoids, middle trapezius, and rhomboids for scapular retraction strength. It complements pressing movements and supports healthy shoulder mechanics.

How to Perform

  • Set an adjustable bench to a 30–45 degree incline and lie face down with your chest supported
  • Hold a dumbbell in each hand with arms hanging straight down, palms facing each other or facing back
  • Raise both arms straight out to the sides until they are parallel to the floor, forming a T shape
  • Retract your shoulder blades at the top, squeezing the muscles between them
  • Hold briefly, then lower the dumbbells back to the starting position under control
  • Repeat for the desired number of reps
