Step by step instructions, muscle activation and variants for the Dumbbell Goblet Split Squat.

MediumGlutesQuadriceps

About this exercise

A single-leg squat variation that combines the goblet hold — dumbbell cupped at chest height — with a split stance to heavily load the front leg's quadriceps and glutes. The goblet position helps keep the torso upright and the core braced, making it an effective lower-body strength and hypertrophy exercise.

How to Perform

  • Hold a dumbbell vertically at chest height with both hands cupped around the top end (goblet grip)
  • Stand with one foot roughly two shoulder-widths in front of the other, toes pointing forward
  • Keep your torso upright and brace your core
  • Lower your back knee toward the floor by bending both knees to roughly 90 degrees
  • Keep the front knee tracking over the toes and the heel firmly planted
  • Drive through the front heel to return to the starting position
  • Complete all reps on one side before switching legs
