Dumbbell 3-Point Bench Press

Step by step instructions, muscle activation and variants for the Dumbbell 3-Point Bench Press.

MediumMiddle chest

About this exercise

A unilateral stability chest press performed on a flat bench where you maintain three points of contact — both feet on the floor and one shoulder blade on the bench — while pressing a single dumbbell. The reduced base of support forces your core and shoulder stabilisers to work hard against rotation throughout the movement.

How to Perform

  • Lie on a flat bench holding a dumbbell in one hand, with your opposite arm extended out to the side at shoulder height for balance
  • Plant both feet firmly on the floor, creating three stable contact points with the bench and ground
  • Lower the dumbbell slowly to chest level, keeping your elbow at roughly 45–75 degrees from your torso
  • Press the dumbbell up explosively until your arm is fully extended, squeezing your chest at the top
  • Maintain a tight core and resist any rotation of your hips or torso throughout the set
  • Complete all reps on one side, then switch arms
