About this exercise

Dumbbell 21s is an advanced bicep curl variation that divides a full curl into three seven-rep segments — lower half, upper half, and full range — performed back-to-back for a total of 21 reps. This technique floods the biceps with constant tension across the entire range of motion.

How to Perform

  • Stand holding dumbbells at your sides with palms facing forward
  • Perform 7 reps of the lower half of the curl, raising the dumbbells from the bottom until your forearms are parallel to the floor
  • Without resting, perform 7 reps of the upper half, starting with forearms parallel and curling to the top
  • Without resting, perform 7 full-range curls, completing the entire movement from bottom to top
  • Keep your elbows pinned to your sides throughout all three segments
  • Lower the dumbbells with control at the end of each rep
