About this exercise

A bent-over barbell row with a deliberate pause held at the top of each rep, maximizing time under tension and reinforcing complete scapular retraction. The pause eliminates momentum and ensures the lats and upper back are fully contracted at the peak position.

How to Perform

  • Stand with feet hip-width apart and grip the barbell slightly wider than shoulder-width
  • Hinge forward until your torso is roughly parallel to the floor, knees slightly bent
  • Brace your core and retract your shoulder blades as you row the bar toward your lower abdomen
  • Hold the fully contracted position for 1–2 seconds at the top
  • Slowly lower the bar back to the starting position under full control
  • Maintain a neutral spine and keep the bar close to your body throughout each rep
