The barbell lying seal row is a strict back exercise performed face-down on a bench elevated on a squat rack, allowing the barbell to hang freely beneath you. Removing hip drive and body swing isolates the lats, rhomboids, and rear delts, making it one of the most effective horizontal pulling movements for building a thick mid back.

How to Perform

  • Set a flat bench at a height on the squat rack so a loaded barbell can hang beneath it without touching the floor
  • Lie face-down on the bench with your chest at the edge and feet hooked under the bench or rack for stability
  • Reach down and grip the barbell with a shoulder-width overhand or neutral grip
  • Retract your shoulder blades, then row the barbell upward toward your lower chest
  • Squeeze your back muscles at the top and pause briefly
  • Lower the bar with control until your arms are fully extended
  • Keep your chest on the bench throughout to prevent any swinging
