The barbell hang snatch below the knees is an advanced Olympic weightlifting variation where the bar is held in a hang position just below knee height before being explosively pulled overhead into a locked-out catch. It develops explosive leg drive, posterior chain power, and the pulling mechanics required for the full snatch. Because the bar starts below the knees, lifters must maintain a strong back angle and generate significant hip extension speed.

How to Perform

  • Stand holding the barbell with a wide snatch grip, hinge at the hips and lower the bar to just below knee height
  • Set your back flat, chest up, and shoulders slightly in front of the bar
  • Take a breath and brace your core before initiating the pull
  • Drive through the legs explosively while simultaneously shrugging your shoulders and pulling the bar upward
  • As the bar rises, pull your elbows high and keep it close to your body
  • Quickly drop under the bar, punching your hands overhead into a locked-out position
  • Catch the bar in a partial overhead squat with hips slightly below parallel
  • Stand to full extension while maintaining the bar overhead
  • Lower the bar under control back to the hang position
