About this exercise

A fun coordination and agility drill where you keep a balloon airborne using knee strikes, thigh bumps, or any body contact except hands. It improves lower-body reactivity, coordination, and focus while providing a light cardiovascular stimulus.

How to Perform

  • Stand in an open space and hold a balloon at chest height
  • Release the balloon and immediately begin batting it upward using your knees and thighs
  • Keep the balloon from touching the ground by using alternating knee lifts and thigh contacts
  • Stay light on your feet, moving laterally or forward as needed to track the balloon
  • Use your core to stabilize your torso during each knee lift
  • Continue for the prescribed duration, counting contacts or simply keeping the balloon aloft

The Balloon Drill is a foundational movement that builds strength and muscle through controlled, progressive overload. Train it 1 to 2 times per week with 3 to 5 working sets per session, gradually adding weight or reps as form holds up.
