About this exercise

Swing and hops is a dynamic plyometric warm-up and conditioning drill combining rhythmic arm swings with small hops. The continuous arm-swing momentum coordinates with the hopping pattern to improve timing, cardiovascular output, and lower-body reactivity.

How to Perform

  • Stand with your feet hip-width apart and arms relaxed at your sides
  • Begin swinging both arms forward and back in a rhythmic pendulum motion
  • As your arms swing forward, perform a small hop off both feet
  • Land softly with a slight knee bend, immediately absorbing the impact
  • Maintain a continuous rhythm between the arm swings and hops without pausing
  • Keep your core engaged and posture upright throughout
  • Continue for the desired number of repetitions or time
