About this exercise

The muscle-up is an advanced calisthenics skill that combines a pull-up with a triceps dip above the bar, requiring explosive pulling strength, a rapid transition, and significant shoulder mobility. It develops the lats, chest, triceps, biceps, and core simultaneously.

How to Perform

  • Hang from the pull-up bar with a false (thumbless) grip, hands slightly wider than shoulder-width
  • Generate a slight kip or swing if needed, then explosively pull your chest up toward the bar
  • As your chest reaches bar level, quickly lean your torso forward and transition your wrists over the top of the bar
  • Press down with your arms and extend your elbows to push your body above the bar
  • Lock out your arms at the top with the bar at hip height and your body balanced over it
  • Lower yourself back down under control by reversing the movement into a full-range negative
  • Master the strict pull-up and bar dip before attempting the full muscle-up

The Ring Muscle-up is a foundational movement that builds strength and muscle through controlled, progressive overload. Train it 1 to 2 times per week with 3 to 5 working sets per session, gradually adding weight or reps as form holds up.
