About this exercise

A barbell squat variation where you hold a dead stop at the bottom of the movement, eliminating elastic energy storage and maximizing time under tension in the quadriceps and glutes. The pause forces you to develop strength out of the hole without the benefit of the stretch-shortening cycle.

How to Perform

  • Position a barbell across your upper back and step out of the squat rack with feet shoulder-width apart and toes slightly turned out
  • Brace your core, take a deep breath, and descend into a full squat until your thighs are at or below parallel
  • Hold the bottom position for 2–3 seconds without bouncing or relaxing tension
  • Maintain a neutral spine and keep your chest up throughout the pause
  • Drive through your heels to press back to standing and exhale at the top

About the Pause Squat

The Pause Squat is a foundational movement that builds strength and muscle through controlled, progressive overload. Train it 1 to 2 times per week with 3 to 5 working sets per session, gradually adding weight or reps as form holds up.
