Dumbbell Swing

Step by step instructions, muscle activation and variants for the Dumbbell Swing.

MediumGlutesHamstrings

About this exercise

A hip-hinge based power movement that mirrors the kettlebell swing pattern using a single dumbbell held with both hands. The explosive hip drive trains the posterior chain — glutes, hamstrings, and lower back — while elevating heart rate for a conditioning effect.

How to Perform

  • Stand with feet shoulder-width apart and hold one dumbbell vertically with both hands cupped around the top end
  • Hinge at the hips, push your hips back, and let the dumbbell swing back between your legs
  • Explosively drive your hips forward, squeezing your glutes to propel the dumbbell up to shoulder height
  • Keep your arms relaxed and let the hip drive generate the momentum — do not pull with your arms
  • As the dumbbell descends, hinge at the hips again and absorb the swing smoothly into the next rep
  • Keep your spine neutral and core braced throughout the entire movement
  • Repeat for the target number of reps

About the Dumbbell Swing

The Dumbbell Swing is a foundational movement that builds strength and muscle through controlled, progressive overload. Train it 1 to 2 times per week with 3 to 5 working sets per session, gradually adding weight or reps as form holds up.
