About this exercise

The barbell split jerk is the most widely used jerk technique in competitive Olympic weightlifting. Starting from the front rack position, you use a powerful leg drive to propel the bar overhead, then split your feet into a lunge while punching the bar to full lockout. It demands precise timing, shoulder stability, and lower-body coordination.

How to Perform

  • Hold the barbell in the front rack position with elbows high and feet hip-width apart
  • Dip slightly by bending the knees (keeping the torso vertical) to load the legs
  • Drive explosively through the heels to generate upward momentum on the bar
  • As the bar leaves the shoulders, split your feet — one forward and one back — into a lunge stance
  • Press firmly into the bar with straight arms to lock out overhead as you split
  • Land with the front knee directly above the ankle and rear knee slightly bent
  • Stabilize the bar overhead with active shoulders before recovering
  • Step the front foot back halfway, then bring the rear foot forward to stand with feet together
  • Lower the bar to the front rack, then to the floor under control
