About this exercise

The barbell bench squat is a squat variation in which you descend until your glutes lightly touch a flat bench behind you, providing a consistent depth reference and teaching proper squat mechanics. The brief pause at the bottom eliminates momentum and maximises quad and glute activation.

How to Perform

  • Position a flat bench behind you and load the barbell on a squat rack at upper-chest height
  • Step under the bar and rest it across your upper traps, gripping it just wider than shoulder width
  • Unrack the bar, take two steps back, and set your feet shoulder-width apart with toes slightly turned out
  • Brace your core, keep your chest tall, and begin descending by pushing your hips back and knees out
  • Lower slowly until your glutes make light contact with the bench — do not sit down fully
  • Pause for one second, then drive through your heels to stand up explosively
  • Lock out your hips and knees at the top before beginning the next rep
